Your goal when you walk into the gym is simple: get stronger. If getting stronger isn't your goal, you'll miss out on muscle gains as well as the obvious strength gains. Every muscle building and fat-burning technique is limited if you don't start with a great strength base. Think of it like this: The person who trains to "build muscle" will do okay for himself and make modest gains for a while. But the person who trains to "get stronger first, then build muscle second" will make better gains and KEEP making them. Once you build your base of strength then other conditions, like improving your mind-muscle connection, become increasingly important. But with all other factors being equal, the stronger guy is going to be bigger. So increase the weight on the bar, even if it means lowering the amount of reps you do.

The Staple Strength Moves: If you're going to build the most strength and size, you need to put an emphasis on the movements that initiate the greatest anabolic response. These include: the squat, deadlift, lunge, carry, bench press, bent-over row, weighted pull-up, weighted dip, and overhead press. Without these in the mix, you simply won't make the most progress in the shortest amount of time, or the most sustainable progress over a long period of time. A 300-pound bench press is going to do a heck of a lot more for your strength and physique than a 30-pound bicep curl. If you want gains, you need to use compound movements.

Now, compound movements won't have their fullest effect on your physique unless you put an amount of weight on the bar that has you hovering around the 4 to 8 rep range (or even 1 to 8 rep range if you've got a spotter with you). For example, deadlifting 225 pounds for 5 reps will only carry your physique so far. If you don't gradually progress to 245 pounds and then 275 pounds and so on, your strength and physique will hit a plateau. Bottom line: Challenge yourself with heavier loads often.

🔸As soon as you finish training, protein breakdown is at it's highest. You just exhausted your body and broke down your muscle tissue as much as you could in an attempt to get bigger. The goal once you finish training should be to start protein synthesis as soon as possible (the making of new muscle tissue) and decrease protein breakdown at the same time. Leucine (a branch-chain amino acid) is all that's need to start protein synthesis. Leucine is found in pretty much every protein source but the best way to get it after a workout is in liquid form (a whey protein islolate). Now that you've taken leucine and started protein synthesis, you need the rest of the raw materials your muscles need to grow. Which are the rest of the amino acids, meaning more protein. But since your having a whey protein isolate shake already you've already accomplished both of these. 🔹Now this is when a fast or "engineered carb" source comes in handy which you can add to the shake (i recommend carbolyze)
Carbs will stop "protein breakdown" and carbs will also spike insulin(a storage hormone) which will help shuttle all the nutrients directly into the muscle you just trained. After a workout your body's ability to absorb glucose(carbs) goes up alot because you have more insulin receptors on the cell membranes after training. 🔸So if you do all this immediately after training you basically accomplished everything needed to grow to your maximum potential. Give it a try and you'll see how much faster you will be growing and making gains.
P.s I’m NOT saying you can’t build muscle without doing this I’m simply saying this is more optimal!!!

I’m slightly ashamed to say that it has been four years since I last updated these books, but better late than never, right?

The good news is these new third editions will be well worth the wait. They’re not your typical “new cover and foreword” very fake news hack jobs.

They’re complete rewrites, from the first chapters to the last, and I’ll just say this:

If you liked the current edition of BLS or TLS, you’re going to be blown away by 3.0.

I’ve been keeping a list of fantastic reader suggestions and questions for years now, as well as my own list, and these new editions are going to incorporate everything and more.

If I’m being 100% honest, I want these new books to go down as the greatest fitness books ever written, and while that may or may not happen, they are going to be the absolute best fitness books I’m currently capable of writing.

At this point you’re probably wondering what and how much is going to change, and the short answer is the core information, techniques, and programming won’t be changing all that much, but all of the explanations and implementations are going to be refreshed and updated to make everything as clear and actionable as possible.

So, as far as progress goes, I’m done with both manuscripts and have about three weeks of audiobook recording, followed by 4 to 6 weeks of logistics (new digital and print-ready files, etc.). All that means that with a little luck, TLS 3.0 will be live in November, followed closely by BLS 3.0...

First, let me define skinny fat as someone who is not overweight but has very little muscle mass and a decently high body fat percentage which results in looking skinny in clothes but not very lean without them.

If you are just starting out and haven’t taken advantage of your noob gains yet, I recommend eating in a slight caloric deficit while following a solid beginner program. Due to beginner gains, you will actually be able to reduce fat while building muscle at the same time. When you are just starting out and haven’t trained before, you have a unique opportunity to gain muscle while losing fat and should take advantage of it.

If you have been lifting for a while, it’s a bit more difficult. You probably won’t be able to gain muscle while reducing fat so you really need to decide which is more important to you. You can cut a bit first to get to a lower body fat percentage despite having minimal muscle and from there you can attempt to gain weight slowly while maintaining that current level of leanness. Alternatively, if you just want to get bigger and don’t care about being lean, you can go on a slow bulk and focus on adding muscle with the plan to cut down later. Ultimately, it comes down to your personal comfort level with your body and your own goals. No one can decide what to do with your body for you. However, if you already feel uncomfortable with how much fat you’re carrying, it’s probably best to cut regardless of muscle mass or lack of it.

If you’re following me you know that my favorite muscle groups to train are my glutes, quads, and hamstrings 🙌🏻 I’m working on building some powerhouse thighs and of course bigger glutes.

Often, people message me asking me how they can grow larger glutes without growing their legs. I’m here to let you know that it’s nearly impossible unless your genetics are responsible. When you perform glute isolation exercises your leg muscles are still being targeted, just a little less. To grow your glutes, your legs will mostly likely grow with them. To focus on growing bigger glutes, though, there is a need for isolation. Don’t get rid of your compound leg exercises such as squats, deadlifts, lunges, etc. because those are still needed to grow your glutes. However, add in isolation exercises such as hip thrusts, glute bridges, anterior leaning lunges, bulgarian split squats, single-leg RDL’s, hyperextensions/reverse hyperextensions, etc. that don’t require as much exertion on your quads and hamstrings as standard compound leg movements do.

Also, ANYONE can grow their lower body...

3 sets of 6-8 reps with heavy weight, go slow and take your time

A common belief is that lactic acid build-up in the muscle causes muscle soreness. This is based on the fact that during intense exercise like weight training the muscles make energy for contraction anaerobically (without oxygen), which leads to lactic acid production. This is in contrast to aerobic exercises like walking or jogging that produce energy using oxygen, with little lactic acid build-up.

This belief that lactic acid causes DOMS has been shown to be false since any lactic acid that is produced during exercise is cleared shortly after you finish, long before muscle soreness begins.

Instead, that soreness is actually caused by tears in your muscle that occur as you exercise - especially if you’re just starting an exercise regimen. It turns out that strenuous exercise leads to microscopic tears in the muscle, which leads to inflammation and soreness. This sounds bad, but the muscle damage is an important step in the muscle getting bigger and stronger. Your muscles are made up of protein filaments that shorten, leading to a contraction.”

Essentially, as your body repairs those microscopic tears, you’re building new, healthy, and strong muscle tissue. This is also the reason why weight training encourages you to increase the resistance or heaviness of your weights as you get accustomed to one level - it’s only through this process that you actually get stronger and build more muscle.

I ask myself, am I doing everything it takes to get what I want? And if not what needs to change? It’s fine to be in competition with yourself and be hard on yourself, but you also can’t beat yourself down with negative self-talk. This applies to EVERYTHING in life.

Calorie surplus & adequate protein - standard. If you aren’t eating to grow then you aren’t going to build any muscle.
Progressive overload - also standard. Lift more & more over time, make your body work harder. Lift in a manner that disengages your forearms; learn to pull form your elbows & use your fingers as hooks.

Time under tension, squeezes & controlled movements for maximum muscle damage.
Other exercises which will help strengthen your back :-
Chin ups. Lots of chin ups (engage your glutes & abs while you do these). Belt-less squats; learning how to maintain tension & activating your lats during a squat will be a game-changer. Engage your core to better activate your lats. Train your back or incorporate exercises that target muscles in your back at least 2-3 times per week. Rest - best gains I’ve ever made were when I wasn’t training 7 days per week. You grow, get stronger & recover on days you don’t train too.

Step 5 - stop worrying about what the tape measurements says and always analyse your arm by looking in the mirror ( 20 inches of fat looks big but not impressive. Whereas 17-18inches of lean muscles looks impressive and will appear a lot bigger than 20 inches of fat #broscience )

Trust me, I’ve been in that situation maaaany times before!!! But why is it that we allow our scale weight affect our emotions and self-worth? Why does this tool for measuring progress have so much influence and dictation over our lifestyle and fitness pursuits?

There is undoubtedly a lack of understanding between our “relationship with gravity” versus “true progress”, which is why it’s so important to collect a broader range of data to draw a bigger and more accurate picture.
.
So before you jump to awful conclusions or make any rash decisions to diet down harder or flog yourself on the elliptical machine, consider using the following measurement tools and ask yourself the following questions
.
Tools:
▪️ tape measure
▪️ skinfolds calipers
▪️ DEXA scan
▪️ photos (every few weeks)
.
Questions:
▪️ have you consistently weighed/measured yourself at the same time of day?
▪️ are you making strength gains in the gym?
▪️ do your clothes fit more comfortably?
▪️ are you gaining muscle?
▪️ have you recently been to the bathroom?
▪️ are you dehydrated or consuming too much sodium?
▪️ is it “that time of month”?
▪️ are your inputs and outputs measurable? (Eg tracking food and training)
▪️ do you feel stronger/more energetic?

These are just a few factors to remember when weighing yourself. Don’t fall victim to the scales - because you are NOT a number!!! Take this form of measurement with a grain of salt, because even though I currently weigh exactly the same as I did 4 years ago when I first started bodybuilding, my leaner muscle mass is extraordinarily higher, my strength has significantly increased, my skinfolds are much lower, my “pre-bodybuilding” clothes are still loose AF and most importantly, my happiness is in greater abundance!!! Being 39, I’m definitely past my prime for doing this but I’m not going to let that stop me. To top it off, I’m determined to maintain a ketogenic diet. The health benefits far outweigh the need to add carbs and retain water for a bigger pump and quick visual progress IMO. I like to think that any gains I have achieved so far are solid long lasting muscle fibers which is what I want.
I have been reluctant to share my journey publicly but maybe opening it up to the black hole of social media will help me find more support and information to filter out the BS of the fitness industry and enter into my 40’s in the best shape of my life.

(specially as I was 48kg 11 months ago) BUT short term pain, long term gain (or should I say gains ). Training hard and eating in a surplus in order to make gains. 🏽🏽🏽 So next Comp I’ll hit ... You Can’t Go Wrong With Getting Strong. Whether you want to build loads of muscle, burn fat, run a marathon or be fit and healthy when you’re 80. Creating a strong foundation through strength training is highly beneficial.

Technique Is Everything.
Strength alone will only take you so far, master the skill of technique and your potential to move bigger loads will substantially increase.

If you’re suffering pain or weakness in a certain muscle then work on strengthening/ activating the opposing muscle e.g tight protracted pecs, then work on strengthening the mid/lower traps, rhomboids and musculature of the upper back.

The Arched Bench Press is a great shoulder rehabilitation tool. So long as the scapula is back and down and no protraction occurs.

A PUSH - PULL ratio of 1:1 + External Rotation is optimal for strength gains and postural balance.

Doing cardio makes you fat? Lose muscle? Are you high? If that was true, long distance cyclists wouldn’t be shredded to bits and their quads wouldn’t be bigger than a fully grown mountain giant. But a quick google image search of long distance cyclists will show you they’re some of the leanest, strongest, and most muscular athletes in the world.

Now, if you’re about to say “yea but google search marathon runners and you’ll see they are skinny fat,” please don’t. Seriously. Stop. Now.

Go look at the best marathon runners and you will find they are lean, strong and defined. Do they carry around slabs of muscle like a body builder? Of course not, because that would hurt their performance and they don’t train or eat in a way that emphasizes mass gain. But they do have plenty of lean muscle and are in no way, shape or form getting “fat” from cardio.

Having said all that, if your main goal is to add 20lbs of muscle to your frame should you be running 50miles/week? No. But if you want to get and stay lean while building strength and muscle can you do cardio without worrying about ruining your gains? Yes. Absolutely. And don’t let anyone convince you otherwise.

Well I'm telling you that is not always a good idea. Schoenfeld and colleagues showed that resting 1 minute led to less muscle growth than resting 3 minutes. Why? Well if you only rest 1 minute, then you may not have enough time to dissipate fatigue from the previous set. That fatigue will then limit how much volume you can perform. Less volume means less work.
⠀⠀⠀⠀⠀⠀⠀⠀⠀
Since progressive overload, increasing volume over time, is the key to muscle hypertrophy, that should be your focus. But resting 30-60 seconds, like in the old school recommendation, induces more cellular swelling, a component of metabolic stress that signals for muscle growth! If you do these short rest periods in the beginning, you won't be able to accumulate much volume.

I recommend you lift hard and heavy in the beginning of the training session with rest periods of ~2-3 minutes. After the main compound movements like squat, bench, deadlift, overhead press, and their variants, you can focus on shorter rest periods and training to failure to get a bigger pump!
