I started this one with some heavy ass squats before moving into my isolation movements. However you know when 4 out of your 5 exercises are a form of squats... it’s going to be one hell of a session 🤣

Earlier this week I listened to @bencoomber’s recent podcast with @thefoodmedic and one of the topics covered was motivation for exercise, or move your body to be precise. They discussed how we are creatures of habit and it goes against our nature to push ourselves outside of our comfort zones 🙅🏻‍♀️

On tackling this Ben said: “If you walk into a gym three times a week and you’re not inspired by your gym you need to break the habit as motivation is starting to decline and you’re not valuing exercise. You need to walk into a gym that know is going to fire you up. So if you know a friend is going to a #CrossFit box and they come home each time like ‘wow my workout was amazing, I feel so inspired’ just join that gym. Take that brave step to walk through that door.

“Or if you’ve got a friend who you know is more active than you, ring them up and say ‘let’s go for coffee for this weekend’ as you know that friend will probably say ‘let’s go for a walk’ and then you start to see that these habits are easy to form if you’re in the right environment with the right people and thinking the right way.”
.

Both of these points- re finding your jam and finding your fam’- really hit home with me, and I couldn’t agree more. Granted I started from a pretty active and healthy place but as I’ve said before but these are the things that make all the health’n’fitness stuff I do manageable, sustainable and enjoyable 🙌🏻

I have seen in the last couple hours that a few gyms around the city are creating a “Hero” WOD with all proceeds going to the Humboldt Broncos fund. This tragedy hits super close to home for me as I have spent countless hours on the bus in my hockey playing days, and still do while coaching. I can’t speak for Greg Gross but I know this probably hits close to home for him as well...

Wanted to first of all thank the gym for putting on the little fundraiser on Friday for the Humboldt Broncos. Chris Luu was kind enough to let me program the workout, which I was super excited about. With a little bit of help from Brad Kane and Greg Gross, and the approval of our programming guru John Rogers here it is.

The partner carry is somewhat trying to simulate what it would have been like for the one player that was able to walk away from the bus. He was able to walk so he carried some of his teammates out of the wreckage one by one until help arrived.

Here is the significance of each rep:
59 = wounded in battle
3 rounds = March
12 = 1st Bn 2nd Marines
18 = killed in Action
23 = day in March
1 Clean = a moment in combat when I had drug a wounded Marine to safety, and with his legs shot to shit I tried to pick him up to shoulder carry him and I was unable to complete the task. It is still my motivation behind every CrossFit workout I do, and what I think about when I think I might stop or skip a workout. (With the help of another Marine we did drag him to safety and he is alive and well.)
Buddy Carry 100m = the fire carry that I was unable to accomplish. 100m was about the distance I needed to carry him to get him into the house where we would set up a defensive position.

We went in, and we WORKED. I’m all for a speedy 30 minutes in the gym but I also love two hours (sounds longer now I’ve typed it 🙄) experimenting, trying out new moves and catching up majorly with @saffron_steele 😍
Today we smashed through....
✔️a short 6 minute sprint HIIT,
✔️Squats 10 reps SS 20 squat jumps (we did 40kg squats and 10kg jumps) x 3,
✔️Lunges 10 reps each leg SS 20 lunge jumps (same weights) x 3,
✔️Tri set - 10 10kg squat thrusters, 10 15kg lunge into press, 10 20kg step ups whilst partner stays on Assault Bike
✔️20kg waking lunges on track SS body weight walking lunges whilst partner box jumps or rows ✔️ 7 minute AB workout ✔️ 15 minute, 3 rounds of - box jumps, KB swings, split jumps, burpees, squat jumps - 40 secs on 20 secs off .
PLUS, it was FUN. And after a busy week, Saturdays should be fun 🙂

ANNOUNCEMENT: *ON-RAMP PROGRAM*

Starting April, any newcomers wishing to start training at CrossFit B-Town will have to go through an obligatory 2 week "on-ramp" program before they can join any of the classes.

This revolving onramp program will start once every 2 weeks (once at beginning of every month, once every half month). These small groups are capped so you'll have to sign up immediately if you wish to start CrossFit!

These beginner sessions will focus on the foundational movements of CrossFit, teach the language of CrossFit (all the acronyms, workout names and exercises). Participants will be shown how to do basic movements correctly, they will also be introduced to the social atmosphere at the box and welcomed into our community.

We wish to build a solid foundation for each new member of B-Town. We developed this program for YOU!

When I was younger I was told that I was hypoglycemic. It’s why, they explained, I got really shaky after playing basketball for a few minutes. That was when I started supplementing protein and taking my nutrition more seriously.

But since I have started doing crossfit and realized that I’ll bonk hard if I don’t eat carbs. I’ve done my best to eat carbs that have a low glycemic index so as to stabilize blood sugar. But there’s often a mental fight before my workouts about whether or not I want a steel cut, oatmeal rock in my stomach.
.
Enter UCAN. @ucan_joe sent me a box of UCAN goodies to try out. It’s a SuperStarch originally made by a nutritionist for people with metabolic disorders. The whole concept is that it’s a starch that doesn’t spike blood sugar levels and gives sustained energy. When I say energy I don’t mean energy like a caffeine rush, I mean energy from a food source that burns slow and consistent.

The first time I tried it I didn’t have an immediate sense of energy or preworkout type rush. But instead about 40 minutes into my workout I felt sustained, like I could keep going for hours. And then at certain points where I usually started to fade, I felt consistent energy and ability to push.

It’s given me an big edge over my previous performance. What I like most about it, is that it’s an edge based on nutrition not on a drug, chemical, or other more questionable compound. It’s simply a nutritional answer to a metabolic weakness. I’m excited to share this with you all.

We would like to introduce you to Sasha, Tomer and Naor. They are athletes with autism (who) train at our gym.

When they started training at Rose Valley CrossFit, we knew two things:
-
First, they must be part of our community. We didn’t want them training outside (the) gym hours (and) we wanted them to experience the box the same way our other athletes experience it and that is why they are training at the same time as our competitors class.
-
The second thing was that we wanted them to train for real—we didn’t want them to just move around once a week. We wanted them to squat, push, pull and hinge.
-
We are so happy to say that we managed to achieve both goals. The guys are coming in once a week and are always greeted with smiles and high fives by the other athletes.
-
We had to test together until we found the correct movements for them but with some patience and with a lot of eagerness from them to learn, we managed to find ways to properly workout.
-
We use box squats and step-ups, kettlebell deadlifts. We do floor presses with med balls and ring rows and we are always testing new things we want them to do because their progress is amazing!
Their movement patterns are improving from workout to workout!

Set your clock for 18 minutes and dust off your counting game. You’re completing 2 rounds of 6 ring muscle-ups, 12 deadlifts and 18 box jump-overs. Upon completing those 2 rounds, you’ll move immediately into a second 2 rounds, this time 4 ring muscle-ups, 8 deadlifts and 12 box jump-overs. Upon finishing THOSE 2 rounds, hang in there, because you’ll wrap it up with 2 final rounds of 2 ring muscle ups, 4 deadlifts and 8 box jump-overs.

The twist? Your reps are going down, but that barbell is getting heavier. Be sure your pit crew is on hand for speedy weight change-outs between rounds of deadlifts.

So this training session was going for weight more basic leg movement but heavier weight few rep long rest periods . Working on getting my squat back up to 300 then let move past it .

The workout will test mobility (which is something I struggle with due to mega tight hips) balance, strength and power. The front barbell position movements tests and build flexibility and are a great entry to barbell lifts, as well as developing immense core strength & abs!

Try this quad dominant workout to fire up the lower body;
1️⃣ Warm up: Cossack squats 2x12 reps
2️⃣ Front squats 4x8-10 reps
3️⃣ Single arm overhead lunges 4x10 reps per leg
4️⃣ Max box jump 3x1 rep
5️⃣ Pistol squat practice from platform 3x6 per leg -

This is Jon. Jon is our February Member of the Month, because he’s a rock star. Proceeds from our Charity Bootcamps on March 3rd will go to the ASPCA, one of Jon’s favorite organizations. •
Jon started working with @abweber1990 about 9 months ago. He joined a gym so he could be someone else’s workout buddy. When Amanda and Jon met, some of the first words out of his mouth were “I’m not motivated to workout, and don’t really want to be here.”

What Jon began to realize is that he may not have WANTED to be there, but he NEEDED it. After almost 20 year of an inactive lifestyle, Jon began to make some major changes. He began working out 3-4 times per week and paying more attention to his eating. •
Since beginning his journey, Jon has not skipped a single training session. •
His strength, balance, posture, and mobility have improved SIGNIFICANTLY. •
Jon went from being able to barely step onto a 4” box, and is now doing weighted step ups onto a 12” box and goblet squats with a 12kg bell. •
Needless to say, we are incredibly proud to have Jon as part of the EMPIRE Family. Keep kicking ass, Jon.

Many people struggle to do this exercise for reps with decent form , and that’s very understandable ! I have couple very effective solutions for you guys. Even if you can only do 2-5 reps , if you follow these simple strategies - you will progress :
-
STRATEGY 1 (if you only can do 1-2 pull-ups )
Put a bench or a high box under the pull-up bar, use it to help yourself to get to the top position of the pull-up movement, then take the feet of the box and on the count of 5 second extend the arms (aka negative phase of a pull-up movement), then use the box or bench to lift yourself back up. Repeat 5-7 reps like that ! 5-7 sets total.

STRATEGY 2: (if you can do up to 5 clean reps)
Incorporate extended time under tension during negatives aka eccentric portion of the movement.
How to do ? - begin with a very fast positive phase (the pull-up phase) and then go down on the count of 5-7 sec. then repeat another rep or two ( if you can). Perform 5-7 sets total. Rest minimum 4 minuets in between each set. Do pull-ups every 3-4 days

STRATEGY 3: (if you can do 7-10 reps but can’t increase this number) :
Do extended time under tension negatives with additional weight. You can hold a dumbbell between feet or around the waistline with a belt.
Apply same time under tension principle as in strategy 2

And of course always focus on proper form : in the initial part of each rep retract the scapula back , then lift yourself up focusing on the elbows doing the work and not the biceps ! Utilize full range of motion in each rep. Exhale when you pull up and inhale on the way down!

The top athletes from each of the 18 worldwide regions qualify for the second stage of the competition—Regionals. The Regionals are live, three-day competitions that are held May through June. PROGRESSION
This was a huge workout for me, had some glaring weaknesses in the past on box transfers and snatched out of chair are extremely tough with leg spasms fighting you. But I stayed after it and did ok and my box transfers have never been faster😉

I have seen in the last couple hours that a few gyms around the city are creating a “Hero” wod with all proceeds going to the Humboldt Broncos fund. This tragedy hits super close to home for me as I have spent countless hours on the bus in my hockey playing days, and still do while coaching. I can’t speak for Greg Gross but I know this probably hits close to home for him as well...

Wanted to first of all thank the gym for putting on the little fundraiser on Friday for the Humboldt Broncos. Chris Luu was kind enough to let me program the workout, which I was super excited about. With a little bit of help from Brad Kane and Greg Gross, and the approval of our programming guru John Rogers here it is.

One of many mobility tools to use as a hip opener prior to training is the Pigeon Stretch. This mobility exercise is great at targeting the lateral hip muscles like the glute medius.📝

Find a bench or bed and place your leg on top in an externally rotated position. With your lower leg completely flat on the box, lean your torso forward until you feel a light stretch in your hip. You can also lean your chest towards your knee or your toe to see if those alternative stretches bring out a better more efficient stretch to your lateral hip.✅
.
Make sure to keep your back from rounding during this movement as we always want to perform our mobility exercises with good posture. Hinging at your hips, just as you would during a squat or deadlift will help bring out the most stretch to your hips while keeping your back safe.✅

As always, re-check your squat pattern after to see if this is an efficient mobility tool for your body🏋🏼‍♀️

The push-up is a fundamental upper-body exercise for your chest, triceps, shoulders & back. Your body weight serves as the resistance, but you can increase or decrease the amount of weight you push by adjusting your body position.
Regardless of the positioning, though, your push-ups should be done with the same basic techniques: -Form a straight line from your shoulders to your ankles.
-Keep your back straight, and do not allow your hips to lift or sag.
-Position your wrists in line with your shoulders -- not in front or behind. ----Inhale as you lower your body toward the floor; and exhale as you press back up.
-Move your body as one unit.

Decline push-up = increased resistance, works upper chest & delts

You hands should be lower than your feet. You can use just about any sturdy object to prop up your feet (chair, box, bench, step or railing). 1. Place your feet on the object of choice and adjust your hands so your wrists are directly under your shoulders.
2. Lower down, bringing chest to the ground; push back up.
Incline push-up = decreased resistances, works lower chest & back
1. Position your hands higher than your feet. Again, use just about any sturdy object to prop up your upper body.
2. As you stand facing the object, place your hands on top of the bench/box/etc. at shoulder-height.
3. Lower down, bringing chest to the bench/box; push back up.
MAKE THEM HARDER!
The more you incline your body -- the higher you place your hands in relation to your feet -- the easier the exercise is, because you're pressing less weight.
The more you decline your body -- the lower you place your hands in relation to your feet -- the more difficult the exercise is, because you are transferring more weight to your hands.
