Single legged standing calf raises build and strengthen the superficial, outer calf muscle – the gastrocnemius.
2. Seated Calf Raises
Seated calf raises build the deeper soleus muscle.
3. Toe Raises with Cable Machine
This exercise works the anterior tibialis.
4. Toe Raises with Resistance Band
This exercise targets the anterior tibialis.

I did 8x 45"-1' sprint with 3' walking recovery on each.
Plus 10 min hard biking right after while my heart rate was up! 🚴‍♀️+ 5' cool down

Plus #planks for dat core strength !

After two weeks of inconsistency- I’m breaking out of my rut.🙏🏻🙌🏻💙 While some may look at me with a dear in the headlights look or blank stare when I say “ yeah, Life happens” ...workouts are priority but In order to have clarity I must have other areas of my life in tact.
While I’m dealing with a bucket load of stress, travel, work and home Life, Im not surprised I fell into a heavy rut. Sleeping in, constant fatigue and just wanting to snuggle with my babies and not get out of bed. Plus I haven’t set any goals, no photo shoots, or competitions or races, sets me Back because I like to have something to work for. Yes I get it, my health is the goal, and it is but that’s just how I am!

A much needed weekend with my family and time this week with #lilmiss , time to catch up at home and get things in order has had priority over my workouts.

It’s been rough, the Gym is my outlet. And yesterday I worked and over lunch #lilmiss Reminded me it’s a good idea to go workout- because I need it to focus. Clearly she can see it and I wasn’t going to argue with her 🤣 I shut down. I shut off for a while and I So glad I went

I accomplished more than I would have yesterday, I had more energy , and I was able to focus clearly. I was awake and ready to go again this morning.
Cheers to a new goals. New Beginnings (even the little milestones)

Interesting workouts, the trainers were very excited and very accommodating to newbies, the people who attended were also nice that you will always find a training partner even if you came alone. Well, since I told myself if I survived the first street workout, I will go again. Looks like I got to go regularly now. I'd highly recommend it, even if aren't sure of your fitness level. And I am pretty sure I synthesized some vitamin D though I turned into popsicle in that 'felt like -4°C' weather. Those pull ups and calf raises truly destroyed me.

Since traveling to Australia I wasn’t able to train as frequent as I’m used to and what happened, I grew. Not only that I have no aches and pains and my strength is through the roof. Moral of the story, rest. Don’t overtrain. You stimulate growth in the gym but grow outside the gym.
I’m going to give this split a try for 3-4 weeks:
Chest/arms
Quads/Hams
Off
Back/arms
Delts/Hams
Off
*I do 100 reps of calves at the start of the workout every other day usually super setting seated and standing calf raises, 10 reps each for 5 sets.

Also, restricting my training to just 1 hour and 15 minutes which will force me to keep the intensity up without overtraining. 45 minutes for the bigger muscle groups and 30 minutes for the smaller. It’ll be tough because I’m a #gymrat but this is what makes bodybuilding a discipline, control of your passion. The exta days off may be tough but it’ll allow you to develop maybe another passion to give you balance, maybe something to develop the mind. For me, it’s always been chess, and I’m able to juxtapose it with bodybuilding to the point where it’s really influenced my approach to training.

I know most of you will trip, so keep in mind I’m a good responder to weight training. Why? I put quality ahead of quantity and of course I have decent genetics. Exercise ... An in the trenches look…because we’re not robots, but humans. Yesterday I touched on my frequency, so today I move to my volume. I know most of you will trip, so keep in mind I’m a good responder to weight training. Why? I put quality ahead of quantity and of course I have decent genetics. Exercise form is forever my priority (optimize muscle contraction/tension & my insurance for longevity)…close behind is intent. Only after those priorities are on lock will I look to increase training volume (wisely), so what I do add is of high quality. I have two legs days…3 exercises in each session. Smith Hack Squats (3-4 sets), RDL (3-4 sets) , Smith Calf Raises (3-4 sets)…those cover my basis (quads, hamstrings, calves and low back). I know I know its low volume, but don’t trip...remember “my volume” and it’s a sweet spot at the moment where I can maintain high quality and recover well (equally important as the training itself). Plenty of ongoing trial & error to find my sweet spots & tbh an evolving process based on many moving parts. My other leg day…deads (3 sets), Smith Hacks (3-4 sets) & Smith Calf Raises (3-4 sets). Upper body is split over four sessions…Weighted Push Ups (3-5 sets) & DB Curls (3-4 sets), then Rack Rows (3-5 sets) & Delt Side Raises (3-4 sets), then Weighted Push Ups (3-5 sets) & DB Curls (3-4 sets), & finally Pulldowns (3-4 sets) & Delt Side Raises (3-4 sets). I’ll touch on the why’s with my exercise selection in the next post, but again all upper body musculature is being touched. I do count indirect work towards overall volume as it does have plenty of merit. Example…increasing load on rack rows (which has substantially gone up lately) not only applies to my back, but also my rear delts, traps, biceps, forearms, etc. Those secondary movers are making some nice assists! As far as volume increases…based on practicality for each exercise or even adding in an exercise to the mix. Could be load, sets or reps or a combo of all. I got 7 rounds, and gave up at 17mins 48 because I could barely stand surprisingly enjoyable though... once it was over! ... Yesterday’s leg day: since I can’t squat “heavy” at the moment I did 7 sets of 10 on squats; calf raises to the death, hamstring curls (4x12), then this wee AMRAP finisher. Lilmiss lunges around the track, and I showed her how to deadlift and use the machine for standing calf raises.
I went into details of muscles and when I said it’s important to know when drawing super hero’s and comics her ears perked up🤣 great analogy for my little artist don’t you think @tomnguyenstudio 🙌🏻💙 I never force her to workout- just to participate when she wants and when she asks questions do what I can to make it fun! We ended up in the @trxtraining room and I showed her a couple of exercises.

The Achilles is the thickest tendon in the body, built for dynamic/explosive movement. So when you get on a standing calf raise machine and bounce up and down, the Achilles has no problem performing that work, sparing the calves of most of the tension involved. To shift that work to the calves, you need to remove as much of the stretch reflex as possible and focus on maximally lengthening and shortening the muscles.

• Hold the stretch position (bottom) of a calf raise for 5 seconds on every rep. • Then hold the contracted position (top) for 3 seconds on every rep. • Lower slowly and repeat.

Try 4 sets of 12 reps, rotating through different calf exercises each time you work them. Do this twice a week. If you've been a bouncing all this time, then be prepared to actually feel your calves working for the first time. Also be prepared for soreness. – Paul Carter @liftrunbang

Although my calves are arguably one of my better body parts that hasn’t always been the case. The past 5 years I’ve trained them with smith calf raises, 2x/week, 3-4 sets, 8-10 reps and with the same load for the most part because I’ve been fearful of tearing my calf again. I tore my right calf ... Although my calves are arguably one of my better body parts that hasn’t always been the case. The past 5 years I’ve trained them with smith calf raises, 2x/week, 3-4 sets, 8-10 reps and with the same load for the most part because I’ve been fearful of tearing my calf again. I tore my right calf back in July ‘13 working with a stupid amount of weight (500+) on the smith. Linear progression does work well as I worked up to that the previous decade, but there is always limits and I learned the hard way what mine was. That injury changed my perspective on training for the better...it taught me about longevity and sustainability. Prior to the injury (the previous decade) where I seen my best progress with calves I trained them on the smith, 1-2x/week, 3-4 sets, 4-8 reps, with linear progression (load comes up as reps come down). Not just the scheme, but also my execution was a key factor...full range of motion, full contraction at the top and utilizing a slightly wider than shoulder stance to ensure the distribution of my weight was being applied evenly to my toes/feet. This ensured both heads of my calves were working effectively. In hindsight, I would have done things a bit differently...instead of leaning so much on load and the lower rep ranges I would have gone with more volume through sets and frequency and kept my rep ranges as I have them now where there’s less risk for injury. Live and learn, but it was an experience I can pass on as a coach to ensure my athletes don’t make the same mistakes I’ve made. Yesterday’s leg session consisted of 9 total sets, 3 sets of Smith Hacks 295 x 3 x 6 @ 2 rir. Squatting on a Smith gets a bad rap and I agree for the most part, but I turn it into a Hack Squat by placing my feet out in front and limit the amount of hip hinging...trying to keep my back out of the movement. ... Yesterday’s leg session consisted of 9 total sets, 3 sets of Smith Hacks 295 x 3 x 6 @ 2 rir. Squatting on a Smith gets a bad rap and I agree for the most part, but I turn it into a Hack Squat by placing my feet out in front and limit the amount of hip hinging...trying to keep my back out of the movement. Of course if I had a good Hack machine that would be more ideal, but I just don’t have the space or the desire to spend the money on one so I’m making lemonade out of lemons. Since replacing back squats for these my ol man aches and pains have diminished and my quads have actually gotten fuller (more direct volume from Hacks). Rdls I managed 325x 8 @ 3 rir, 335 x 8 @ 2 rir and 345 x 8 @ 2 rir with plenty of potential to work those loads up over time. What I lost from taking back squats out of the mix (less hinging with the smith squats) I picked up with rdls. After Smith Hacks and RDLS where I touched loads I haven’t touched in quite some time my quads, hammies, glutes and lower back received plenty of effective volume. And as a bonus, the form was 10/10 so I know it was efficient volume as well. Then I finished off with Smith Calf Raises 315 x 3 x 10 and this was actually a step back due to right foot pain (ol man feels 😂), but it’s enough to maintain. Next week I’ll keep Smith Hack loads the same and build reps up to 7 to get more volume and if that’s a no go then I might just add a fourth set in. But load isn’t the best option...I need to get more acquainted with 295 (20lb jump from last session) before pushing again as there is quite a bit of stress on the knees...safer to go with reps/sets. Rdls felt silky smooth even though loads were up as there was plenty in the tank, so I feel like 355 is doable for. 3 x 8 @ 2 rir. If the first set next week feels meh then I’ll simply drop the load so I can settle back into my 8 rep @ 2 rir target. Overall a good deposit yesterday and look forward to today’s upper session. There are tons of other benefits too, strengthens core, naturally boost test, bigger muscles burn more calories, and ur legs are ur biggest muscles! Or at least they should be. For anyone who doesn’t train legs seriously, all I can say is you missin out!
This Workout:
-Barbell Squats:
2 warmup sets
3 Drop sets (doesn’t have to be super heavy, you don’t have to lift insanely heavy to build legs. We just start at 245lbs, 4x25lbs plates, complete AMRAP “as many reps as possible” and drop one off, do more, then drop another one off and DO MORE, let it burn 🔥). 1 Set narrow stance squats x AMRAP
-Stiff Legged Deadlifts: 3 sets x 8-12 reps
-Standing Calf Raises:
2 sets x 7 fast, 7 slow, 7 fast, 7 slow
2 sets x 10 feet facing out, 10 feet neutral, 10 facing in
-Leg Extensions:
3-4 sets x 12-15 reps
Drop set the last one -Hip Thrust (yes we do these, no shame here, just tryna build a 🍑🤷🏾‍♂️): 3-4 sets x 8-12 reps
Make every rep count, squeeze, and FOCUS on the muscle you’re workin. Don’t fully lock out unless you have to, It’s all about time under tension and volume for us. What I was really focused on was not only just beating numbers, but doing so with complete control...poise. It’s fairly easy to lose focus when a set starts to get a little grindy and that’s when energy slippage occurs. Meaning...my energy slips away from form and gets sucked up by mid set anxiety, jerking of the weights, body english, face grimacing, excessive grunting, and uncontrolled breathing...it’s energy that if kept in control and on course it leads to quality volume. Like Roger Federer or a Pete Sampras serving up aces...yes they need power to be effective, but they also need to harness that power with solid mechanics to ensure accuracy with their serve. Same principles apply when I’m moving the weights...regardless if it’s the first rep of my first set or the last rep of my last set I’m always striving to harness my power accurately. After a nice relaxing reload week, we are back it with squats and deads☠️ SSB: 6 x 5 x 265lbs, first three sets paused had my quads lit up and feeling it today Sumo Deads: 3 x 2 x 470lbs. Didn’t like my lack of back tightness on my first set so took my time between reps and actually reset fully each ... After a nice relaxing reload week, we are back it with squats and deads☠️ SSB: 6 x 5 x 265lbs, first three sets paused had my quads lit up🔥 and feeling it today😅 Sumo Deads: 3 x 2 x 470lbs. Didn’t like my lack of back tightness on my first set so took my time between reps and actually reset fully each rep. Much better technique on set 2/3👌🏼 finished with a superset: Front Foot elevated lunges into Dumbbell RDLs (4 x 12), T bar rows (4 x 12), and Standing Calf raises (4 x 10) to finish it all off😴😴
