I’m going to start incorporating Rack Pulls into my training because I feel that my lock out can be so much stronger than it is now. I might do that on my Posterior day as my main compound lift. 3 more weeks left of strength programming then its time to test that 1RM again!!! I can taste 545lbs but I truly want that 585lbs. 485lbs you are next!!! 💪🏽😎🙏🏽

Slowly but surely building up my strength on pulls and I’m embracing the bumps in the road and the new things I learn every day. Being 6’4” definitely has its disadvantages doing deadlifts but I’ve welcomed the challenge to become the absolute best I can be at deads, even when others have told me it’s not ideal for me. I only do pulls once a week and switch up variations each time... Today was deficits (about 1.5-2”), which are extremely challenging for a taller lifter. I ended up building up to doing 3 sets of 8 of 405, after hitting 6-8 reps of 145, 235 and 315. After my third set of 405, I dropped down to 315 and did reps to failure to really burn myself out... Back day is always the best. 😁

Yesterday was all about volume. Nothing more than 12 Reps but nothing less than 4 Reps on the pressing movements. I kept Dumbbell Incline Press because developing a bigger upper chest is always a priority but one new exercise I decided to go with was Pause Flat Dumbbell Presses. Reason being is to correct some imbalances on each side. I’m explosive on Squats and Deadlifts but I haven’t developed that on my Bench. That’s the goal with the pause reps. Coming to a dead stop at the bottom and then pressing as explosive as possible while still controlling the weight. Can’t wait to see how these programming changes help take my lifts to a new level!!! 4 Hacks To Lifting Heavier 🏋️‍♂️

1.) Irradiation - squeeze everything from your fists, to your core, to your glutes. This will radiate tension and neural activity to nearby muscles to unlock more strength for your lift.
.
.
2.) Post Activation Potentiation - tricking your muscles to become stronger by exposing your muscles to a heavy non fatiguing weight before your main lift. What this does is shock your muscles and spikes your central nervous system. PAP allows the actin and myosin to be more receptive to calcium, creating faster muscle contractions, which in turn excite the nervous system; generating more force during your main lift. .

3.) Cut Down Your Warm Up - some of you who may work out with me may find this contradicting (as my warm ups are pretty intense 😂). However, if your main goal is to lift really heavy, cut down on your warm ups. Aim for about 5 reps, slow and controlled, and move right into the heavy stuff.

4.)Use Chalk - if your gym has, or allows this, start to implement chalk into your routine. Mostly used for heavy pulling exercises such as deadlifts, pull ups or heavy rows, chalk helps maintain your grip during heavy lifts. Your grip is usually the first to go, chalk ensures that you maintain it.

1. If you currently have weight loss goals and are wanting to have a more defined look - pounding the treadmill and doing sit ups 3 days per week will not get you there. Incorporating strength training into your routine even just a few days a week will help you build muscles and by doing this consistently you will start to see some definition.

2. See above for more about weight lifting - but for real though - if you are scared to lift heavy don’t be!! Just ensure if you attempt heavy squats or deadlifts (or any other movement with heavy weights) that you are doing so with good form or supervision. Squats and deadlifts are great because they burn the most calories and target the most muscle groups! More bang for your buck - and it always feels good to through around heavy weights!! 💪🏼💪🏼

3. Being fit and healthy does not mean you have to be on a diet. In fact, constantly restricting yourself is tough to stick to long term- and pretty much no fun at all! Many clients I talk to who are trying to lose weight are actually not even nearly enough each day to support their training and weight loss goals! Try the 80/20 approach where you eat healthy foods most of the time, but allow yourself a treat without feeling guilty.

4. If you are stuck in a rut of going to the gym and doing the same workout day in and day out and are not seeing results you need to switch it up! Most importantly to prevent boredom, but also to shock your system and challenge yourself. Find a group fitness class, a trainer, or workout buddy that might be able to push you outside your comfort zone!

5. If your only goal is to get a “six pack” or lose 50lbs, then it will be difficult to stay on track with these goals. Set small short-term achievable goals alongside your long-term goals that will help keep you motivated!! Ie. to do 10 full push ups or plank for 1 min!

For those of you who don’t follow my YouTube, I competed in my first powerlifting competition in May, and that meant all my accessory movements were focused on improving my strength for my squat, deadlift and bench. While Hip thrusts have ALOT of carry over for a squat, specificity for the sport means they been MIA for the past 3 months. 😢
Now that they are back, it was important not to get ahead of myself and jump right back were I left off. Just like any other muscle group, your glutes can detrain and atrophy when they aren’t being isolated. So this week I had to remind myself I wasn’t going to be able to lift as heavy as I had prior to my powerlifting comp.
That being said, my strength came back pretty quickly as there is quite a bit of cross over in squats and deadlifts.
With my sites set on WBFF Bikini / Fitness later this year, my goal is building bigger glutes, and the fastest way to see physical changes in your glutes is to progressively overload. The most common mistake I see people making is doing the same weight every workout 😫😱

✅ My Tips for a great Ass🍑:
1. Record your weights every session, aim to match or improve your as your training progresses.
2. Use DUP - Daily Undulating Periodization- Mix up your rep ranges/intensities/loads.
I include an endurance day (15 + reps), a strength day (less than 6 reps) and a power day, fast explosive movements (8-10 reps). This helps you increase your frequency and volume without impacting your ability to recovery.
✅Continue to make progressions, it might not be increasing the weight every session, but making it more difficult by reducing recovery time, adding pauses, adding slow eccentrics. ✅ I like pause reps at the top of the movement as it helps cue me to achieve full extension and to activate my glutes to do the work instead of my lower back. ✅A brief pause also helps ensure that you select a weight you can control and eliminates ego lifting because if the weight is too heavy you won’t be able to pause at the top.

IAP = Intra-abdominal Pressure.⠀⠀

If you are here you are trying to learn something about strength and how a concept like bracing or IAP can help you become stronger! This one is very simple. IAP is the resulting effect of when our diaphragm (breathing muscle for simplicity) expands into our bellies with the co-contraction our abdominal wall. Now as we fill our diaphragm with air into our "container" (belly) it creates an enormous amount of pressure. Our ability to contract our abdominal wall eccentrically (PUSHING OUT) allows us to hold this pressure...this is what drops our ribs down and allows us to stay "BRACED."⠀⠀
.⠀⠀
Now I will make one distinction as not to confuse. When I say eccentrically contract I am not talking about "crunching" our abs; we are actually PUSHING our abs our front, side (obliques), and back...essentially 360 degrees.⠀⠀
.⠀⠀
Anything other than this process will lead to our erectors, adductors, chest, and a whole host of other muscles pick up the slack to create STABILITY, with this vocabulary...bracing. Although this is a strategy that will get the job done, it is not ideal. You are only as strong as your weakest link in the chain. Trust me when I say we would rather be creating stability at the core first and foremost so that our other muscles can actually do their job and ONLY their job!⠀⠀

Therefore we are going back to pulling Conventionals because of how much work the lower back gets and I truly enjoy this variation more that Sumos. Some people say Sumos is easier because you shorten the range of motion with the wide stance but they are tougher to executed than Conventionals. But at the end of the day I need to do exercises that will benefit my fitness goals in the long term as oppose to short term. I didn’t want to push my body too hard today being that I haven’t done this style of deadlifts consistently in a while. So I’m quite happy to be able to pull more weight than I’ve ever done with Sumos. Now it’s time to progressively overload with this movement for the next 12 weeks and hopefully I can hit that 585lbs before the year comes to an end!!! 💪🏽😎💯

This is a useful accessory exercise to target your hamstrings and glutes and well as increasing hypertrophy & function necessary for most power, strength, and fitness oriented training through these areas.

You can do these on a machine or bench - I usually do mine on a bench.
Reverse Hyper Extensions are great as they help to build stronger glutes and hamstrings while also allowing you to limit the amount of loading placed elsewhere (lower back, upper back, etc) and can help you isolate the glutes and hamstrings in a very direct way while removing all other limiting factors (lower back soreness, grip issues, or simply not wanting to overload the body with additional pulling volume). They are beneficial in developing proper hip hinging mechanics (hip extension) necessary for exercises like deadlifts, running, squatting, jumping, and other athletic movements. Increasing strength and function of the glutes and hamstrings (through teaching proper hip flexion and extension in a fixed position) can help you develop better movement mechanics, muscular strength and endurance, and may increase injury resilience during training sessions and competition.

I usually do 3-4 sets of 15 reps, either as a stand alone exercise or superset with any hamstring curl variation.

With so much focus on getting faster, lighter, and increasing my endurance, I know my strength is going to take a temporary back seat. Going to try to keep 1 barbell day in a week for squats and deadlifts, hoping to hold on to as much power as I can, but being okay if I lose some. 51% strong. OCR is the focus, and I have to keep my training in line with my goals! Right now, completing and competing the Vermont Ultra is my driving force (and as far as I know there are no squat racks at the peak of Killington to test our 1RMs) :p

Reflections on training BJJ athletes during this year's World's camp:

Most strength training programs include an array of exercises that load the hips vertically, and tax the glutes primarily in a lengthened state (ie: squats, deadlifts). While this can undoubtedly provide some sport performance benefits, combat athletes require full spectrum glute strength in every vector. This means they need strength in a flexed position, extended position, abduction, and external rotation. Flexed hips, abduction, and external rotation are found in almost every permutation of guard play that exists in BJJ. Maximal strength during terminal hip extension (think hip thrusts) translates directly to finishing power in an array of submissions.

One of the first things we learned from @bretcontreras1 was how to efficiently and effectively load the glutes in all of these vectors. Of course, in a physique or hypertrophy setting, this was often accomplished through high repetitions and minimal rest (metabolic stress). When we began introducing these movements to our Jiu-Jitsu fighters, we realized that the application would be similar despite a different context. This was especially true with transverse and frontal plane abduction, where we conducted similar burnouts with our BJJ athletes as we did with our physique competitors.

As a takeaway: for a guard that's harder to pass, and higher percentage submissions, be sure to train the hips from various angles. The glutes are the largest muscle in the body, and are therefore subject to huge adaptations from strength training. The thrust is a must!

Currently my training looks like this: ➡️ 1 or 2 full rest day
➡️ 3 lower body days of which 1️⃣ Quad focus 2️⃣ Hamstring & glute focus 3️⃣ Heavy lifts or a mix for the third
➡️ 2 Upper body days split between 1️⃣ Back & Shoulders/Biceps & 2️⃣ Shoulders & Chest/Triceps

➡️ This leaves one other day for which I may rest OR I do a shorter metabolic conditioning type session OR from this week hopefully a run, my check up next week (bone density and weight gain) will determine how much running I should really do. ➡️ Right now I am looking to focus on my legs as I gain (weight update soon), I won’t always focus on them. So I aim to squat and hip thrust 2/3 times a week, depending on recovering. 1 session will be steady reps for each set, the other pyramid style where I work up to a heavy 3/4 reps. ➡️ Deadlifts on Back Day, Sumo Deadlifts on a Third leg day if it happens! 😆

➡️ I focus on the compound lifts usually at first with long rest times in comparison to my past (apart from a Met/con or HIIT style day) and then train the way I enjoy. Super set or Triset work and the odd circuit. ➡️ Core might be attempted for 10 minutes in the week.

➡️ This is how I train and I love it, it’s how many of my clients train (trial and error not pushing my styles on them) and they love it. It’s helping me build strength slowly, gain muscle, and keep fit in the process. It also helped me loose fat in the past but strength suffered.

I am at a stage where I don’t plan every session, if any, just my compounds. 🤩

✨Isolate the glutes specifically, compound movements aren’t enough and will grow your legs without growing your glutes
✨Training frequency - If you want a muscle group to grow you must train it frequently - aim for 3 + times per week
✨Your doing too much cardio - cardio can be great and definitely has benefits however too much and your glutes won’t grow - focus on HIIT/bodyweight plyos instead

This is probably the most heinous way to finish a Lat sequence. Enjoy.
Exhale forcefully, crunch the abs and pull the bottom rib down to the hip for one nasty stretch - 6-8 breaths. Use a supinated grip to improve external rotation mobility and rip open the lower lats.

A1. Cable Row - 3x Scapula Retraction/Depressions, 3x Strict Rows, 3x Loose Rows
A2. Single Arm Row - Use whatever you have that allows you to effectively shorten the lower lat - I really like this positioning on the Low Row as the strength curve gets easier in the contracted position - 8 per side
A3. Supinate Grip Breathing Stretch - 6-8 breaths.

Shapessss🙆🏽‍♀️ Feeling more balanced now that my legs have filled out more again& hopefully done a little bitt’a growing. One more leg session tomorrow with @joeldowey_coach so he can totally finish my legs off before I go to Barcelona for 4 days with @abijo95 💃🏼🇪🇸 Will be taking some much needed rest and time off from training as I have been hitting my training really hard for the past few months! A few days late but this was from my Quads and Calves session on Wednesday. I had the most mentally and emotionally exhausting day at work that day in recent memory. Ended up getting some social time with some awesome coworkers to wipe the slate clean but I still had to workout. Ended up pulling ... A few days late but this was from my Quads and Calves session on Wednesday. I had the most mentally and emotionally exhausting day at work that day in recent memory. Ended up getting some social time with some awesome coworkers to wipe the slate clean but I still had to workout. Ended up pulling close to 21 hour day by the time I got my cardio done but I was able to completely recover from the work day. Just wanted to showcase some more unique exercises that definitely made me feel it (I could barely walk today from the muscle soreness combo of this workout and my lower back/hamstring working from Thursday). First video is Landmine Front Squats x25 superset with Hex Bar Deadlifts (2nd video) x25. Third video was last set of Single Leg Split Squats x20, first 10 were (supposed to be) pause at bottom and top, next 10 were regular and then 10 sec/count pause at the bottom of the rep. Give the front squats a try if you're trying to target more quads and give the hex bar a try if you can't do regular Deadlifts due to strength or lack of mobility and this also mimics a squat more than a regular Deadlift. Do the single leg squats if you want to find out any imbalances (like me) and if you want a massive booty pump and you hate yourself. The week of unconventional exercises is over and I believe next week is all unilateral (one side at a time) work. If I am short of time, but still want to achieve a good workout and get a large group of muscle working then I will always use compound exercises.
Isolation exercises (single joint movements) are great for increasing stress on one particular muscle group, but shouldn’t be chosen over compound exercises if you are short on time (depending on your goals ofcourse. But especially true if your goal is fatloss)
This video is just an example of 3 exercises - Deadlift, Bent over two, Overhead press.

So I haven't posted much for a while. Was hoping to be pushing some deadlifts and squats up to good numbers by now but constant issues somewhere around my hips and lower back mean I get maybe 2 weeks of progress between set backs. The one lift I can always rely on though is my bench. Been working on my weaknesses the last few months, hopefully adding some mass in the process, video right here showing a pb 200kg bench with the assistance of the slingshot. Felt smooth and good which is as I hoped. Hitting some good numbers without too, 160 for 6, 170 for 4 and singles up to 187.5 all with something left in the tank. Will probably have a play with 205 before attempting this properly in a week or so for a massive pb. Conventional wisdom led us to believe that low-rep ranges (1-5) build strength, moderate-rep ranges (6-12) were best for hypertrophy or size, and high-rep ranges (more than 12) develop muscular endurance. While that's partly true, the problem is in the application of the idea. Lifters were advised to specialize in the rep ranges associated with their goals. So, powerlifters and Olympic lifters never really went past about 5 reps per set. Bodybuilders stuck primarily with the "hypertrophy zone," while beginners and people training at home with plastic-covered dumbbells would only do high-rep sets to work on their "definition.” What we know now is that, regardless of your goals, there are benefits for everyone in all rep ranges:
-
• A Powerlifter or O-lifter would be well-served to put on some size with hypertrophy-focused training (more than 6 reps). More muscle moves more weight.
-
• Bodybuilders need to lift heavy (5 or fewer reps) on a regular basis to improve their strength foundation. As your limit strength goes up, so does your sub-maximal strength, at least to a point. By improving your 3RM and 5RM, you'll be able to lift that much more during your hypertrophy work, leading to greater gains.
-
• Everybody should regularly throw in some high-rep work for just about anything, other than deadlifts and the O-lifts. The increased vascularization, extended time under tension, and improved mind-muscle connection all make high reps worth your time. Chase the pump. There's something truly special about 20-rep sets of squats.

A solid program will include all rep ranges in some way, whether by hitting low, medium, and high reps all in the same workout, or by cycling through them in a periodized program. Sure, prioritize the rep range most closely associated with your goal, but no matter what, you need to train in all rep ranges.

You’ve adequately warmed up…Next up: Deciding between barbells and dumbbells. That’s going to depend on the workout. Barbell works well for deadlifts and squats where as dumbbells are more flexible and easy to manoeuvre.

As a rule, you’ll want to work with a lighter set and a heavier set of dumbbells during your workouts. Heavy weights will help build muscle mass and make you work harder; while lighter will stabilise the muscle with a more gentle workout. -

⭐️To figure out which size dumbbells are best for you, there’s a simple test that anyone can use. It involves a bicep curl — but it will help you determine the size of the weights you’ll be using for just about any dumbbell exercise. -

🏋🏻‍♀️The Dumbbell Test
Start with a set of two 3-4kg weights…stand with a weight in each hand, near hips, palms forward. Shoulders and elbows should be pinned against the wall. Without moving upper arms, curl weights up until dumbbells are shoulder level, then lower to starting position. Aim for 14 to 22 reps with good form (shoulders flat against the wall, raising arms for a count of two and lowering them for a count of two). ⭐️If you can’t maintain form before reaching 14 reps, pick a set of weights lighter and try again. If you can easily do more than 22 reps, pick a set heavier. This determines your lighter set of weights. Add another 1kg on each and that’s how much you should be lifting when reaching for a heavier set of weights. 💫ALWAYS make sure you are comfortable and feel safe in what weight you are lifting. -

In that short amount of time I’ve seen strength increases of 15kg on both my squats and deadlifts, a 20kg increase on my good mornings, and a whopping 60kg increase on my hip thrusts... currently lifting 90kg and I can’t wait to hit 100kg! 🙌🏼

I had a body composition scan yesterday and found that I’ve put on 0.7kg muscle in just over two months and also lost 1.9kg’s of fat (a little from each leg and arm but the majority from my torso), going from 20.6% body fat to 17.7%

Some of you may remember the time I was hell bent on getting under 20% and it was such a struggle whereas this time fat loss wasn’t even my focus and the only number I wanted to see go up was my muscle mass so coincidentally being my leanest ever was a nice surprise. 🤗

Two weeks ago I started experimenting with training twice a day- after reading some of @strengthsensei1 writeups on it. I don't usually strength train in the morning- let alone at 6:30 am- so I was not sure how I'd feel but my performance has been off the charts insane. Swipe👉🏻Deadlifts shown from today- a set of 3, a double, then a heavy single, 5lbs off my 1RM. 😈

Some tips for to twice-a-day training:
1- Do your heavy compound movements or "neural" training in the morning. Save your time-under-tension, "bodybuilding-type" training in the evening. For example this morning I did heavy weight/low volume power cleans, conventional deadlifts and bent rows (it's a pull day) and tonight I'll do higher rep/higher volume work; exercises like hamstring curls, lay pulldowns, and face pulls.
2-The same body part/movement pattern/muscle group should be trained in both sessions. Hit it heavy first and hit it again lighter in the next session.
3-If strength is your focus you could do the same exercises for both sessions just change the sets/reps and maybe use some exercise variation . For example back squat in the morning for low reps and landmine squat in the afternoon for high reps. If you're focused on hypertrophy, you may want to use different variations of the exercises, or do compounds in the morning and isometrics in the afternoon. This is what I do. Example- if I squat in the morning I'll do lunges and leg extensions in the afternoon.
4-You HAVE to leave enough time between sessions. Charles Poliquin suggests four to six hours between workouts. I train at 6:30 in the am then again at 3-3:30 in the afternoon so I get a good 7-8 hours. If you try to train closer together you won't be optimally recovered and your progress will suffer
5-Don't jump right into doing a ton of two a day training. Try it just one day and see how you feel. If you're wary keep workouts shorter (20-30 minutes).

1. The deadlift is a strength exercise that works several muscle groups, including your back, glutes and legs. It is one of only a handful of exercises that target muscles in the upper and lower body. (Who knows another exercise that works full body?)
.
2. Proper Deadlift form starts with the weight on the floor. Pull the bar to your mid-thighs and lock your hips and knees. Return the weight to the floor by moving your hips back while bending your legs.
.
3. Your lower back must stay neutral to avoid injury. Rounding it during heavy Deadlifts is dangerous for your spine. It puts uneven pressure on your spinal discs which can injure them.
.
4. The fastest way to increase your Deadlift is to improve your form. By pulling more efficiently, you can use more muscles and Deadlift heavier weights. This results in more strength and muscle gains.
.
5. Different variations include: Sumo deadlift, Trap bar deadlifts, Stiff-legged deadlifts, Romanian deadlifts, T-Bar deadlifts. Any others you guys can think of?? I’m sure I’m missing some.

Picture this. Two identical twins both weigh 200 lbs and have 20% bodyfat. They have the same diet and want to get leaner. They stick to the same maintenance diet for the following year, but their training is different.

Twin #1 intelligently mimics bodybuilders and lifts weights and builds a ton of strength and ends up packing on 10 lbs of muscle over the course of a year. But his weight didn’t change, which means he has also lost 10 lbs of fat. Now he is at 15% bodyfat and has more shape in the right areas and less fluff in the problem areas.

Twin #2 scours the fitness mags for the latest trends and does metabolic circuits, burpees, mountain climbers, complexes, and HIIT. He sweats a ton and is exhausted - but he only gains 4 lbs of muscle over the year (and loses 4 lbs of fat). Now he’s at 18% bodyfat and doesn’t look as lean as his twin.

If you want to be lean AND look good, you need muscle. Whether you’re eating at a caloric surplus, maintenance, or deficit, the exercises that best build muscle are the exercises that will best help you improve your physique. It’s mathematics. It’s irrefutable!

But what if the twins were in a deficit, or in a surplus? Same outcome. If striving to lose weight, rely mostly on diet for creating a deficit and full body strength training to keep muscle. If you stay the same weight and get stronger and fitter, you’ll recomp (lose body fat and gain muscle at the same time) and get leaner.

There are no distinct bulking exercises and cutting exercises. Remember Ronnie Coleman doing heavy ass squats, deadlifts, db bench, parking lot lunges, and leg presses 6 weeks before the Mr. Olympia?
