Antrenman öncesi alınan doğru besinler antrenman esnasında ihtiyaç duyulan enerjiyi bize sağlar. Tabi ki çok yememek şartıyla. Çünkü spordan hemen önce fazla besin alırsak spor esnasında biraz rahatsızlık yaratabilir. O yüzden spor sırasında enerji verecek kadar yemek her zaman en doğrusu.
Gelelim ne kadarına ihtiyacımız olduğuna. Günlük karbonhidrat ihtiyacımız kilo başına 3-4 gramdır.
İhtiyacımız olan bir diğer enerji kaynağı proteinlerdir. Kilo başına 1.5-2 gr alınması ve beslenme planına eşit şekilde dağıtılması yeterli.
Özellikle antrenman sonrası tüketimi kasların toparlanması ve yeni kas dokularının oluşmasına yardım eder.
Örneğin,
🔻Buğday ekmeği üstüne yer fıstığı ezmesi ve muz dilimleri yanına 1 fincan kahve 🔻Buğday ekmeği arasına domates marul ve ton balığı 🔻Light yoğurt ve 1 adet taze meyve 🔻100 gr ızgara tavuklu kinoalı salata gibi. Ama dikkat, fazla kaçırmayın! Bizden söylemesi.

We’ve got a thing for boxed plants lately.
2 hours of playing in the kitchen saves a shit load of time during the week. Some wicked after gym meals ready to go and we've enough to give to loved ones as needed. Spent roughly £23.00 and made 14 meals, not including the couple portions eaten before boxing. Averaging less than £2.00 per meal and that estimate is high. Don’t EVER, EVER let anyone tell ya eating or bulking up on plant based foods is expensive. I call BS. There is no downside to eating ALL veg. The key is to prepare all things separately, lay em all out in front of ya and build meals from there. You got this!

Posting in reflection of why I like sharing fitness stuff;
It may not look like a huge difference but to mw it's a lot, it's a lot of hard work that in the end is finally hitting goals
I am damn proud of the body I have worked for. I never thought I could look the way I do and have worked hard to try maintain a good core thats very strong but also looks good, my main exercise I credit it to is doing russian twists on a decline bench in sets with 5kg/10kg/20kg weights, I swear it is the best exercise and only reason I've managed to get my abs looking the way they do
I also obviously work on my legs a lot, sure this is 50% to do with looks but 50% to do with the fact I've damaged one of my knees badly and I have had problems walking etc so I've been determined to ensure my body won't fail me.
The gyms hard... I don't post a lot of gym selfies but when I do I'm just starting to finally feel happy with my body and getting past the mentality of hating every inch of myself

Maybe I shouldn't post gym selfies. Maybe it's seen as bad. Maybe its seen as good... End of the day I don't really care and I'm just proud of what I've done to help make myself feel alright in my own skin. I just hope that if you're like me and are trying to change yourself just do it for you and no one else. At the end of the day I'm just trying to be happy with myself and I'm getting there slowly 👐 .

With that being said I tried testing my 1RM and at 385lbs the weight felt extremely heavy. Decided to take a step back and work with a lighter load. 325lbs for 4 Sets of 4 it was. Adjusting my program back to what I was doing in the past. Squats on Monday, Deadlifts on Wednesday & Squats on Friday. That way I’m able to put my focus back into squatting. Next squat session will be 355lbs for 3 by 3. Putting this cut on hold for a few more weeks till my body adapts to these heavier loads!!! Trial & error till I get there!!! 😎🙏🏽

Originally for me it was just about gaining weight! I was a 130lb skinny soccer player. I did my two years of junior college, got to Rutgers, nothing but school to worrie about and a ton of free time. @dougamy somehow ended up rooming with myself and a couple other guys and Doug was a meathead. Division 1 football player, weighed twice what I did and loved lifting. Doug taught me the basics of lifting and how to eat! .
But with anything you love there is always progression.
.
I never thought I wanted to compete in a bodybuilding show, but then I heard and watched other guys gain weight very easy after competeing. Your body loves those extra calories after being in a deficit for weeks. Blasting up 20lbs after a show was a goal! This doesn’t work so well for the other gender🙅‍♀️, just ask...You better have a reverse diet plan figured out!

The after competing for awhile (awhile=years)it became about not only doing my best but trying to win. After a decade of work you damn well better be able to win something!
.
The scale, the mirror, moving from a medium to a XXL, competing and doing better was all just a measuring a stick to stay focused on my own goal to be more muscular.

Hi everyone,sorry I didn't post last week but I was over in Manchester/UK with a few buddies,it was a few days of partying which involved lots of food that wouldn't be part of my diet,drinks were had, I didn't follow my diet or get to a gym but srill managed to do a 10k run while there so go figure haha.
I decided to pack in my old gym and buy myself a bench and weights so I can work from home, that along side my daily running should keep me on track. Good news is I managed to get a new weighing scales after the last one mysteriously broke, I'm coming in at 152 pounds so even after my trip.of no exercise and unhealthy eaten I'm still on track
I would have liked to have seen more definition in my #abs by this point but taken into account lack of diet I'm not surprised. This however will just spurn me on further.
The #250kchallenge this week was to record a video doing a quite difficult set of body movements which i unfortunately couldn't do due to timing and no really way to video myself haha but I will get on next week's on no problem.
Anyway I'm out peeps,see you next week.

Sometimes we have one gleaming goal, sometimes we have many that come together to create one overarching vision. And when we have many, achieving those goals becomes a balancing act that we must learn to master ourselves. When I started my journey I was college bound with a lot of free time - hitting the books took a lot of time, but fitting in a healthy lifestyle wasn’t difficult when there were gaps that spanned a few hours in the day to fit in a workout. There were hills to climb on the way to class, walking from one end of campus to the other in 10 minutes to not be late. All that activity added up and gave me a lot more wiggle room with my health. •

Fast forward to now: I work 40 hours a week at a job I LOVE. My degrees have paid off and allowed me to start a career in something I’m genuinely interested in and passionate about, at a really wonderful company. A month in, though, I realized I was gradually gaining weight again. I took a step back and realized, oh gosh, I’m sitting down all day and haven’t changed my diet to account for my decreased activity and am not going to the gym anymore like I used to. And I get off at 5:30 - I don’t have time to commute again to the gym. What do I do!!!?? 😬 I had to work around it before it got out of hand. •

I went back to my roots, started working out from home, and took a step back to readjust my goals to adapt to this new chapter in life. Thankfully I’ve found freedom in being in control of my time at home and I’ve already busted the myth I originally had that I needed to be in a physical gym every day to keep losing weight. Not true. I had to let go of the fear of not fitting the mold of lifting heavy at the gym to see results. And if you feel like you’re in the same boat, trying to fit in improving your health while still progressing your full time career, I challenge you to do the same. I don't post too much about my fitness journey on social media but I found this photo of me from my solo exhibition at @myplasticheart in NYC, 2015 and thought I'd post a 3 year comparison pic.

2015 I weighed 100kg. I remember feeling lethargic and loathed myself. I made up excuses, I had asthma, I hated the gym, I loved candy way too much (I still do haha). -
2018 I now weigh 77kg. I no longer feel lethargic. Keto kick started my understanding of nutrition and now the gym is my sanctuary (the temple of gainz 💪). Currently bulking to try gain more muscle!

I always get asked how many days you should work out per week and my answer is usually something like “it depends on a bunch of factors.”

As a beginner, I recommend a 3 day full body routine. Full body routines can also be useful for people with limited time to work out during the week since you can train each body part multiple times per week while only spending a total of 3 days in the gym.

As an intermediate and advanced lifter, I recommend either a 4 day or 5 day routine. It really comes down to your schedule and personal preference. I personally do the 4 day routine because I enjoy it the most and don’t want to be in the gym more than that. You could do a 6 day push/pull/legs routine as well if you’re relatively advanced and really love training.

Ultimately, all of these routines have one major thing in common. They train each muscle multiple times per week. Beyond that, any of these routines will get you what you put into it. If you’re focusing on compound lifts, progressive overload, training with intensity, and have your diet/recovery on point, you will make progress. It’s not about how many days you spend in the gym but what you do with your time in the gym. Most importantly, you should be realistic and choose a routine that you will be able to stick to and enjoy. I rather see someone consistently stick to a 3 day routine than try to follow a 4-5 day routine but skip workouts every week.

If you know your body and notice small changes when you train you can figure out what’s right for you. I am super quad dominant so I do not do traditional “leg days”. I focus on hamstrings and glutes with some calves mixed in there. I am by no means an expert but I have found what works for me and maybe it can help others. I stick to the same basic exercises including: heavier weight STIFF LEG deadlifts, INVERTED/REVERSE squats on the smith (to eliminate most quad and focus on ham/glute), cable pull throughs, thrusts (while on knees using a smith, or with a bar), reverse hyperextensions(laying on a bench with a dumbbell in between feet). I've overheard way too many conversations lately about calorie burn, or time spent working out, or feeling so tired and not seeing results. Here's the thing - don't overthink it.

MOVEMENT is what's important. EATING mindfully and healthily often is IMPORTANT. There isn't one right diet. There isn't one right workout. There isn't one best coach or trainer.

There are so many resources today that never used to exist. There are so many ways for people to move their bodies and do it conveniently.

Remember when going to sign up for a gym membership was it?? Or getting a personal trainer at a gym was it??
••
There are ENDLESS possibilities of ways you can move your body now. There are so many studios and trainers and streaming classes and workout apps that I don't even know what to do with myself LOLLL!

Try them all. Gravitate to the one that works best for you! Gravitate to the one you have FUN doing.

People find it surprising I don't hard sell the shit out of my Kick-Ass Training Guides everyday. Do I think they are amazing and convenient and well programmed??? Hell yes I do!  But I take ZERO offense when someone says "I just can't workout at home or I just can't follow online programs."

Totally cool with me. This tells me that person has taken the time to see what they do and don't like. There are millions of programs out there. As far as I'm concerned - if you are doing ANY at all..... you are winning.

Confiei nas pessoas certas(que smp acreditaram mais em mim do que eu mesma)e fiz o meu melhor...mesmo com um rotina apertada!
E pela primeira vez fiz uma preparação me apaixonando cada dia pelo processo,por cada conquista,por cada resultado é o tão esperado dia chegou...chegou com leveza,chegou com amor,chegou com tranquilidade e paz na alma e no coração.
Sei que tô muito longe de estar 100% enquadrada na categoria,mas também sei que nunca estive tão realizada.
Não apenas pelo shape que foi conquistado,mas pela mudança interior que eu já havia construindo e com essa preparação só fez fortalecer ainda mais.

Most of your fitness inspirations use photoshop, steroids or have genetics, don't buy their plans. It's almost if not totally impossible to win an npc show without steroids as a guy. You do not need to detox. You cannot eat total shit during the weekend and expect to "work it off". Soreness does not mean you're growing, it means you did something different. The calories on the treadmill are extremely inaccurate. Cutting out fat won't help you lose weight. Your surgery 5 years ago isn't an excuse to completely stop working out. .

I didn't get lazy. I am a personal trainer and I lead by example and I can't do that if I look and think like the one on the left. I was way too ahead in fitness that it was very difficult for the clients to relate themselves to me. On the right is something which is closer to an average male physique. I haven't worked out in 4 months and haven't checked my diet. The most difficult part of transforming a body is transforming the mind. Now I think and look like the normal person and not like a fitness guru. So to all those who are going to make a new year resolution of changing their lifestyle, I am with you. Don't give up. I would be facing the same hardships as you do. Both mentally and physically. Follow me as I follow you and let's inspire each other in our respective paths of living a healthier lifestyle.

I'm now in a great place with my training - my routine is 6 days a week of training - 3 days of weights and cardio and 3 days I attend classes at the gym (Boxercise, Circuits and Insanity). My actual weight loss has slowed down considerably due to the weights training I'm now doing but there's a distinct change in my physique which I'm more than happy with. It's now time to step up the training even further as I've recently put myself into the ballot to run the @londonmarathon next year. It's something I've wanted to do for a long time and finally bit the bullet and put myself forward for it, so fingers crossed I get accepted 😁 Let's see what the next few months bring. Oh and I'm also doubley pleased as I never thought I'd see the day where I could fit into a @hollisterco polo-shirt 😂 From 5XL t-shirts to XL 💪🏼

I enjoyed myself so much on my first international trip. I visited Bali for 7 nights and didn't want to leave. Seeing as I'm now based in Perth with Bali very close by and cheap flights I'll probably even spend some time there in my weeks off from work 👌✈ I loved training there, soaking up the sun by just being outside and amazing food.

I had a bunch of fun hitting up the quad bikes and jumping off the mrs sippy diving board 👌

Haven’t done a heavy bench day in foreverrrr! Decided to throw on 3 plates and see if I could move it and well I was pleasantly surprised. I ended up throwing 10 more pounds after this and got it for 3 so It was a successful chest day for sure! @stan703_ifbbpro pushing me to grow. . . . . . #bodybuilding ... In the past, I used to perform LISS/HIT training for 45 minutes, then do a heavy weight training session with about 12 different movements. I ate only ~1000-1200 calories total each day. So in terms of training, that meant I essentially canceled out my calories and depleted myself of nutrients ... all because I feared how my body would change after quitting gymnastics — a size I thought would be beautiful. •

Today, I don’t know if i will get the gym as I have other prior commitments .. and I’m okay with that, whereas the past self would be freaking out all day. I make the choice to hit the gym or be active without feeling the obsession of slavery. When it comes to calories, I consume approximately the amount of calories I used to eat per day in my first two meals. I no longer worry if I burn those calories away. •

The change? the change was both by the grace of God and by taking action. I think we are so quick to wish we’d see change and be set free from the entanglements and lies and bad habits that enslave us without actually changing anything.
Maybe you binge or emotionally eat. Maybe you starve yourself. Maybe you measure your worth by what you see on the scale or what size you buy at the store. •
A word of encouragement for you ... I learned that if I don’t change anything, nothing will change. This isn’t an earn freedom kind of thing. It’s an exercise the freedom you already have kind of thing. So if you’ve struggled with disordered eating or body dysmorphia in whatever way, I dare you to call it out, write down what needs to change, and commit to making one of those changes at a time, one week at a time. Love your body enough to take care of it. •

Your body is a temple, not a trophy. And only YOU get to decide what lens you’ll look through, and to be truly free of obsessive thinking and body insecurities. You have to look at fitness / health / diet as part of your self CARE, not part of your self WORTH. 👊🏼❤️

Also need to start a go fund me as the xxxl boxies are hanging off my waist 😂😂 I do think it is impossible to grow into a diet if your off season is perfect, food, supplements, rest, but let's face it, off season is NEVER perfect. So I find when I diet the extra motivation to do some extra work in the gym here and there pays off through added volume and intent, plus meals and everything else is perfect, so the body can potentially thrive in this state.
My legs as you guys will see with the updates, take years to come in. I'll have ab and chest veins before they start cutting down, but they will come. To be fair I don't hit legs that hard at all. 4 sets of squats and 4 leg ex is all I'll really do for quads. Just because I'm really cautious about them over doing it. ( Call me whatever you want, I may find I've fucked up in 2 years but right now I feel it's the right thing to do )
I want a y frame always. I do not like body builders than look like crabs when they pose nearly doing the splits with legs totally spoiling the balance. But that's my opinion and this is bodybuilding so we all get one.

This is good as is for cutting Japanese inspires chicken thighs *8 lbs of bonesless skinless chicken thighs preferably organic
*1 head of Garlic peeled
*juice of 6 lemons *1 bunch cilantro *2 Thai red chilis
*2 cups soy sauce(low sodium is also good here)
*1/4 cup ginger paste *1/4 cup lemongrass paste *1/4 cup sesame seed oil
*1 bunch of fresh chives
Putt all ingredient into blend , but not the chicken of course but who know some people 🤭 sesame seed oil and chives. Blend until smooth keep blender on and drizzle in oil. Pour marinade over chicken and toss with fresh minced chives. Leave for 24+ hours then cook on griddle , or even better bbq. I don’t recommend oven you want to get a nice char on them really adds another Dimension of flavor.

When we have a porpose there is no challenge big enough to stop us achieving our goals.

I have this very clear vision of when I was invited to go to USA and I had the opportunity to step on stage with the NPC Federation in #Washington.
I had 13 days to prep instead of 16-20weeks, and I didn't let that deadline stop me going for it.

I was training 4 times/days and did all the necessary adjustments to my diet, and it was just crazy! I was exhausted, my whole body was in pieces. Work was so hard and everything was so #painful.
.
"why am I doing this to myself?" "There is no enough time!" But another voice would come up "Rigoooo you have 7days come on, you can do this!" I wasn't ready to win when I stepped on that stage, but I was dressed up and I showed up. I did all I could and I returned home with 2 trophies, an invitation for the USA #Championship Finals and most importantly, a life experience that shaped me.

Remember the #Rocky words "it ain't about how hard you hit. It's about how hard you can get hit and keep moving forward. How much you can take and keep moving forward. That's how winning is done!" I am a woman full of courage and determination, even though sometimes I have to remind myself of that. The most valuable lesson I've learned is to NOT FEEL SORRY FOR MYSELF.

Never feel sorry, it doesn't help in any way and doesn't change anything, instead it take us 100miles backwards. .
Do Not let that voice tell u you can't. YOU CAN! We ALL can make the impossible Possible.

🤯For so long, I focused on the wrong thing. I wasn’t tuned into my diet, I was doing boatloads of cardio, not lifting weights, drinking skinny teas and taking fat burners. If it said “lose weight fast”, I probably tried it!

🖐🏼Fast forward five years... and lots of mistakes later, I created this little pyramid for you guys so you know what to focus on when you are trying to tone up and lose fat.
⠀⠀⠀
⚠️Here’s the golden pyramid of fat loss for you guys! ⠀⠀⠀
1️⃣Calorie Deficit: Eating less calories than your body needs is the only way to lose fat!
⠀⠀⠀
2️⃣Eat Enough Protein: to maintain muscle mass, to recover from workouts, to keep you full and satiated when you’re dieting and so you get toned aka you don’t turn “skinny fat”
⠀⠀⠀
3️⃣Lift Weights: 2-5x a week! (usually 3-4 is a sweet spot for most people) don’t be afraid to go heavy, it WON’T make you bulky unless you eat too many calories
⠀⠀⠀
4️⃣Sleep: 7-9 hours a night to recover, rest and keep your hunger levels in check. when you don’t sleep enough, your body will be hungrier. so get those Zzzs!
⠀⠀⠀
5️⃣Cardio, Movement, and 10k steps/day. Finding active hobbies you enjoy will keep you consistent and make it a lot more fun.

☝🏼Find what works for you, your lifestyle, habits, and preferences. Focus on the BIG stuff and don’t let the little things distract you from the big picture.
